How to build your own bootcamp circuit

The three programs on this site are finished sessions. This is the recipe underneath them: which slots a circuit has to fill, how to pick the interval, and how to know the session's length before you run it.

Fill the slots, don't collect exercises

The failure mode of a self-built circuit is a list of favourite moves: squats, lunges, mountain climbers, burpees, and a plank. That session trains the legs three times and the upper body never. Build by movement pattern instead, one station per pattern, and the coverage takes care of itself.

Pull is the slot most home circuits quietly drop, because it's the one pattern bodyweight training can't produce out of thin air: there's nothing to pull against on an empty floor. An inverted row under a sturdy table solves it for nothing, a doorway pull-up bar or a long resistance band solves it properly, and the equipment guide covers which is worth the money at which stage. A park with a low bar solves it for free, which is half the argument for the outdoor circuit.

Pick the interval from the goal, not the vibe

Work:rest ratio is the one dial that changes what the session trains. The same six stations at 30 seconds on, 30 off, and at 45 on, 15 off, are two different workouts: the first lets you produce near-full effort at every station, the second guarantees you can't, and buys metabolic demand with that loss.

Two rules keep the choice honest. Skill-heavy stations get more rest, because a technique that falls apart under fatigue is how the common form faults get rehearsed 40 times a session. And the ratio is a property of the whole circuit, not of one station: mixing 45/15 on the burpees with 30/30 on the rows means carrying two clocks, and nobody does that twice.

Order so consecutive stations don't share muscles

Within a round, alternate. Lower body, then upper body, then core or locomotion, then back down. Squats followed immediately by lunges is a leg set with the label of a circuit on it: the legs are still the limiting factor at station two, so the effort you can put into it is capped by station one rather than by your fitness. Alternating gives each pattern most of a round to recover while you're still working, which is the entire mechanical trick of circuit training and the reason a format designed in 1953 still runs unchanged.

Two exceptions worth knowing. Put the most technical station first, when you're freshest. And put the locomotion station last in the round if you want the round to finish hard, or in the middle if you'd rather it not wreck the two stations after it.

Do the arithmetic before the session, not during it

Circuit length is fully determined once the stations, interval, and rounds are set, so there's no reason to discover it halfway through:

Total = stations × (work + rest) × rounds + (rounds − 1) × between-round rest. Six stations at 30/15 is 45 seconds per station, 270 seconds per round, 810 seconds for three rounds, plus two 45-second breaks between rounds: 15 minutes exactly. Add the 5-minute warm-up and 2-minute cooldown and the session is 22.

Run that formula backwards when the constraint is the clock rather than the plan. Twenty minutes of circuit with a five-station design at 40/20 gives 300 seconds per round, so three rounds and a minute of between-round rest fills 17 of them, and four rounds does not fit. Cut a round rather than shortening the rests, because the rest is what the ratio was chosen for.

Then leave it alone for a month

A circuit you rebuild every session can't tell you anything. The point of fixing the stations, the interval, and the order is that the next session is comparable to the last one: more reps at the same station, same interval, is progressive overload in the only form bodyweight training offers cleanly. Three to four weeks of the same session, counting reps at one or two stations, then change one variable, harder regression at a station, an extra round, or a tighter ratio. Changing several at once has the same problem as changing everything: you learn nothing about which one worked.

The interval timer takes custom work and rest values, so whatever you land on can run without you watching a clock with your hands on the floor.

How many exercises should a bootcamp circuit have?

Four to eight stations. Under four and the same muscles come back around before they have recovered, which turns the circuit into a set. Over eight and the first station is too far away by the time you return to it for the round to feel like one continuous effort, and the session runs long. Six is the usual compromise: one station per movement pattern, roughly 4 to 5 minutes per round.

What work-to-rest ratio should I use?

Pick it from the goal. Roughly 1:1, such as 30 seconds of work and 30 of rest, keeps output high and suits stations where technique degrades when you are winded. Around 2:1, such as 30/15 or Tabata's 20/10, is the conditioning default. Around 3:1, such as 45/15, is the hardest of the three and belongs to sessions built out of low-skill moves.

Can I run the same circuit every session?

You should, for three to four weeks. Repeating a circuit is what lets you see whether you are improving, because the only thing changing is you. Rebuild it from scratch every session and every workout is a new stimulus you cannot compare to anything, which feels productive and measures nothing.
